Start lying on your back and lift your legs 45 degrees off the mat and lengthen out through your arms as you lift your head, neck, and shoulders off the floor. Pump your arms vigorously up and down five times on an inhalation and five times on an exhalation. Repeat 10 times for 100 pumps.
Start lying on your back and lift your right leg up and keep your body still as you make 8 clockwise circles, then 8 counter-clockwise. Repeat with your left leg.

Start lying on your back and lift your head, neck, and shoulders up. Kick your left leg straight up and pull twice with your hands as you lengthen your right leg, then switch and pull the right leg. Continue alternating legs for 8 reps.

A large sinkhole in Port Elizabeth nearly swallowed a bus in Port Elizabeth on Wednesday.
An Algoa Bus Company bus was stuck in the sinkhole which opened on the corner of Vitry Avenue and Verdun Road in Lorraine, Port Elizabeth.
“I was at the scene as soon as I was informed about it. It was a burst water pipe because the water works guys came out and worked on it,” Ward 8 Councillor Gustav Rautenbach told News24 on Thursday.
It appeared that the water had eroded the material under the tarred surface and either the driver could not see it because of the wet weather, or the weight of the bus opened it.
Despite the large size of the hole, the bus did not appear to be too badly damaged and no one was injured.
“After they pulled the bus out of the hole, it carried on,” Rautenbach said.
Infrastructure
But the sinkhole does not surprise Rautenbach, who first became a councillor for Ward 8 in 2000.
“I’ve warned them since I became a councillor, since 2000, that the infrastructure is collapsing. The pipes are between 30 and 40 years old.”
He said that the budget for Ward 8 was poor.
“The budget is really non-existent for the current financial year, ending on June 30. During the year, they took R500 000 away from my budget,” said Rautenbach, who reported 20 burst pipes and water leaks since May 15.
Nelson Mandela Bay’s Integrated Development Plan, adopted on June 19, lists Basic Service Delivery and Infrastructure Development as a key performance area of Local Government.
However, the IDP highlights that 61 out of 67 posts in the infrastructure and engineering directorate are vacant.
Rautenbach said he has written to the municipality to ask what its plan is for the burst water pipes.

Three of the homeless victims of the so-called “nocturnal prowler” in Muckleneuk, Pretoria have been identified.
Police spokesperson Captain Mavela Masondo confirmed to News24 that the identities of three of the five victims, whose bodies were found in different parts of Muckleneuk since the beginning of June, were known to police.
“Unfortunately, we cannot release their names because of the sensitivity of the case and we don’t want to jeopardise the investigation,” Masondo said.
“What we can confirm is that we are in the process of locating their families.”

He added that no arrests have been made and that the investigation was ongoing.
News24 previously reported that while police have not said whether the spate of murders was the work of a serial killer, they have called the killer the “nocturnal prowler”.
According to police, the first body was found on June 1, in a veld near the Mears Park train station. Two more bodies were found in Magnolia Park on June 8 and 9.
A fourth body was found on a pavement on the corner of Justice Mohammed and Troye streets on June 18.
A fifth body was found on June 19, at a bus stop near Unisa’s main campus.
Police have also confirmed that the five victims were homeless, middle-aged males. They were all killed at night.
News24 understands that all of the victims were either stabbed, suffered blunt force trauma or both.
However, post-mortems conducted by the task team will conclusively identify the cause of death in each case.
Cape Town – Hawies Fourie was on Thursday confirmed as the new head coach of the Cheetahs‘ PRO14 outfit.
The Cheetahs announced at a press conference in Bloemfontein that Fourie signed a four-year deal.
“After the position of head coach was advertised in May, Free State Rugby received more than 30 strong applications from all over the rugby world. The top six candidates were invited to do a presentation.
Hawies’s presentation and knowledge of the game impressed the interview panel and he immediately stood out as the successful candidate to lead the Cheetahs,” the union posted on its official website.
Fourie, who has been the Maties head coach for the past four seasons, replaces Franco Smith, who will become Italy’s national coach later this year.
Smith will still coach the Cheetahs in the upcoming Currie Cup, with Fourie taking over as head coach once the PRO14 season starts.
“Fourie will join the Free State Cheetahs during the Currie Cup as an observer, but will not be directly involved with coaching. This will afford him time to study the culture and players. He will take over full reins with his coaching staff after the last Currie Cup match,” the Cheetahs statement continued.
Fourie is no stranger to the Cheetahs, having been the team’s backline coach under Naka Drotske between 2007 and 2013.
After that he became Griquas’ head coach, before moving to Stellenbosch in late 2015.
He coached Maties to runner-up spots in the 2016 and 2017 Varsity Cup competitions before winning the title the following two years.
Before he joined the Cheetahs in 2007, Fourie coached Boland between 2002 and 2007 and was also backline coach at the Stormers in 2006.
